Why Transitions Feel So Hard (And How to Make Them Softer)

Transitions feel hard for neurodivergent adults because the brain isn't simply "resisting change", it's paying a measurable neurological toll called a switch cost. Attentional set-shifting, the ability to redirect mental focus from one rule-set to another, is impaired in many adults with ADHD and autism. That impairment is biological, not motivational. It shows up on lab tests. It shows up in daily life.


You already know the moment. You're deep in something, a spreadsheet, a show, a conversation in your own head, and someone asks you to stop. Not something unreasonable. Just: stop, and do something else instead.

The resistance that rises is not laziness. It is not stubbornness. It's not even anxiety in the way most people use that word.

It feels like trying to change lanes on a highway where your steering is a half-second behind your intention.


The Switch Cost Is Real, and It's Bigger for Some Brains

Every time any brain changes tasks, it pays a price. Psychologists call this the task-switch cost: the brief performance drop, slower reaction time, more errors, more effort, that occurs on a "switch" trial compared to a "repeat" trial. For neurotypical adults, this cost is real but recoverable. The brain releases the previous task set, loads the new one, and continues.

For many neurodivergent adults, that release is the problem.

In a 2018 study published in Behavioral and Brain Functions, Luna-Rodriguez and colleagues tested 38 adults with ADHD against matched controls using a task-switch protocol specifically designed to separate two things that most studies conflate: switching tasks, and shifting the attentional set underneath the task. What they found was pointed. Adults with ADHD were measurably slower specifically when a task switch required simultaneously redirecting attention between different levels of focus, not just doing something new, but seeing differently in order to do it. Their switch costs were larger, and those costs correlated directly with ADHD symptom severity on diagnostic scales.

This distinction matters. It means the difficulty is not general sluggishness or disorganization. It is a specific impairment in attentional set-shifting, the cognitive mechanism that allows you to stop applying one perceptual framework and pick up another. Think of it as the brain's ability to change lenses. When that mechanism is impaired, every transition carries an invisible surcharge.

A separate study comparing adults with ADHD against controls on set-shifting and working memory tasks found deficits in both domains, and the set-shifting deficit was independent of IQ, age, and education level. It wasn't about being less capable. It was about a specific executive function that worked differently.

For autistic adults, a large-sample study of executive function in ASD found that clinically significant executive function difficulties were common and "disabling in everyday life", not just scores on a test, but real friction in how daily demands are managed. The pattern across ADHD and autism is different in its shape, but the lived outcome tends to rhyme: transitions that neurotypical systems treat as trivial are genuinely costly.


What This Looks Like on a Tuesday

It's not always quitting a job or moving cities. Most of the time it's smaller.

  • Finishing a work call and not being able to start writing for 45 minutes afterward
  • Leaving a social event and feeling scraped-out for hours, even if you had a good time
  • Needing to leave the house at a specific time and feeling frozen at minute 12
  • Getting interrupted mid-task and losing the whole thread, not just the sentence
  • The transition between "being with others" and "being alone" feeling like a gear-change that strips the teeth

Each one of these is a switch cost. The brain tried to shift attentional set, couldn't do it smoothly, and spent energy on the gap.

If you've been told, or told yourself, that this is a willpower problem, this is the part where that story stops being useful. High-functioning doesn't mean fine, and the hidden load of looking fine is often built, brick by brick, from a hundred daily switch costs that nobody sees.


What Actually Helps (and Why "Just Try" Doesn't)

Attentional set-shifting deficits respond to structure and sensory anchoring, not motivation.

The goal is not to eliminate the switch cost. You can't. The goal is to reduce its height, and to give your nervous system something stable to land on during the gap.

Before the transition:

  • Name it out loud, or write it down. "In ten minutes, I'm going to stop this and start that." Verbal pre-commitment narrows the attentional gap.
  • Reduce concurrent demands. If you're switching tasks, don't also switch environments, people, and noise level at the same time. Each additional shift stacks the cost.
  • Build a five-minute buffer. Not as a luxury, as a literal processing interval. The brain needs transition time the way a computer needs to write a file before it can open a new one.

During the gap:

  • Use a physical anchor. Something you hold, something with texture, something that says this is still you, even mid-transition. The continuity of a familiar object while the cognitive context is shifting gives the nervous system a thread to hold. This isn't sentiment, there's a reason comfort and transitional objects have decades of psychological literature behind them. For more on that, the science holds up.
  • Reduce the next task's ambiguity before you stop the current one. Know the first action, not the whole plan.

After the transition:

  • Give yourself the first few minutes of a new context without expectation. You're not slow. You're finishing the load.

What to Notice If This Is Your Pattern

Transition difficulty exists on a spectrum, and not everyone who finds change hard has a neurodivergent profile. But some signs that this is a structural issue rather than situational stress:

  • The difficulty is consistent regardless of whether you want to make the transition
  • Recovery from a hard transition takes longer than the transition itself
  • You avoid starting things partly because you can't face what stopping will cost you
  • Unexpected transitions (an interruption, a plan change) hit disproportionately hard
  • After an overstimulating or transition-heavy day, you need significant time alone, not just to relax, but to come back to yourself

Tips like "focus on the positive" or "just start" bypass the actual mechanism. What works tends to be structural: pre-naming transitions, building buffers, reducing simultaneous demands, and using sensory anchors during the gap.

Will this get better with time or practice?

Switch costs can be reduced with practice on specific cognitive flexibility tasks, but the underlying trait tends to persist. The more realistic goal is building better scaffolding around the transitions, so the cost stays manageable and stops compounding into exhaustion. Understanding the mechanism is the first step, because it shifts the question from "what's wrong with me" to "what does my brain actually need here."
